Caffeine is the most reliable, best-studied legal performance aid available. Across hundreds of trials it improves strength output, power, muscular endurance and time to exhaustion, and it lowers how hard a given effort feels. A cup of coffee 45-60 minutes before training does most of what a paid pre-workout does, for a few rupees and without the proprietary-blend guesswork.

For the gym specifically you want a reasonably strong cup - enough caffeine to matter - from beans you can drink black, since milk and sugar right before lifting just sit heavy.

How Much, and When

  • Dose: roughly 3 mg per kg of body weight. For most people that's 1-2 strong cups.
  • Timing: 45-60 minutes before your first working set. Caffeine peaks in the blood around the 45-minute mark.
  • Don't stack it late: an evening session plus a strong coffee will wreck your sleep, which erases the training benefit.

A Note on Tolerance

If you drink coffee all day, the pre-workout effect is smaller - your body is already adapted. Some lifters keep caffeine lower on rest days so the training-day cup hits harder. You don't have to, but it's the cheapest way to get more out of the same coffee.
